Fitness Macro Calculator

This calculator divides a daily calorie target into protein, carbohydrate, and fat grams. You choose the calorie level and the percentage assigned to each macronutrient.

It is useful for building a meal-planning target or comparing macro splits. The tool checks that the three percentages total 100%, then converts calories to grams using the standard energy values for protein, carbohydrate, and fat.

Protein grams = calories × protein % ÷ 4
Carbohydrate grams = calories × carbohydrate % ÷ 4
Fat grams = calories × fat % ÷ 9

Protein and carbohydrate provide about 4 kcal per gram, while fat provides about 9 kcal per gram.

What the result means

The main result shows the daily protein grams produced by your chosen calorie target and percentage split.

Macro targets are planning estimates. Individual needs can differ with body size, training, health status, food preferences, and professional guidance.

Given: 2,200 kcal with 30% protein, 40% carbohydrate, and 30% fat.

Calculation: Protein = 2,200 × 0.30 ÷ 4 = 165 g. Carbohydrate = 2,200 × 0.40 ÷ 4 = 220 g. Fat = 2,200 × 0.30 ÷ 9 = 73.3 g.

Result: 165 g protein, 220 g carbohydrate, and about 73 g fat per day.

Why must the percentages equal 100%?

The calculator allocates the full calorie target among three macronutrients. A total above or below 100% would overstate or leave part of the calorie target unassigned.

Do fiber and alcohol fit this calculation?

They are not modeled separately here. If alcohol or special fiber accounting is important, the displayed macro calories may not exactly match food-label totals.

Is a higher protein percentage always better?

No. The appropriate amount depends on body weight, training, total calories, medical considerations, and preferences.

Why are fat grams lower than carbohydrate grams at the same percentage?

Fat contains more calories per gram. The same calorie share therefore produces fewer grams of fat.

Should I hit every target exactly each day?

Small day-to-day variation is normal. Many people find the weekly average and consistent overall intake more useful than exact daily matching.
