Workout Macro Calculator

The Workout Macro Calculator converts a daily calorie target into grams of protein, carbohydrate, and fat. Protein is set from body weight, fat is assigned as a percentage of calories, and carbohydrate receives the remaining calories.

The model is useful for creating a starting nutrition plan around training. It does not determine an ideal calorie target or account for every medical, cultural, or performance need, so adjust the inputs based on progress, preference, and qualified advice.

1. Set daily calories

Assign a share of calories to fat.

5. Review carbohydrate remainder

Carbohydrates receive calories left after protein and fat.

What the result means

The output is a daily gram target for each macronutrient.

Protein and carbohydrate are calculated at 4 kcal/g and fat at 9 kcal/g.

Given: 2,400 kcal, 75 kg, 1.6 g/kg protein, 30% fat.

Calculation: Protein = 120 g (480 kcal). Fat = 720 ÷ 9 = 80 g. Carbs = (2,400 − 480 − 720) ÷ 4 = 300 g.

Result: 120 g protein, 300 g carbohydrate, and 80 g fat.

Why are carbohydrates calculated last?

This model fixes protein and fat first, then assigns the remaining energy to carbohydrate.

Can I lower carbohydrates?

Yes. Increasing fat percentage or protein rate lowers the carbohydrate remainder, provided total allocations stay within calories.

Are alcohol calories included?

No. Alcohol would use part of the calorie budget and should be accounted for separately.

Do workout and rest days need different macros?

They can, but many people prefer a consistent plan. Calorie or carbohydrate cycling is an optional strategy.

What if the calculator shows an allocation error?

The selected protein and fat calories exceed the calorie target. Reduce one of those settings or raise total calories.
